With a power meter
A power meter measures the actual work your legs do, in watts. Multiply your average power by ride time and you get kilojoules, the raw work. A 200 W average for 60 minutes is 720 kJ.
Here is the part most people miss. Your body burns roughly four units of food energy for every one unit of mechanical work, because muscle is about 24% efficient. Those two ratios nearly cancel: the conversion from joules to calories is about 4.2, and the inefficiency multiplier is about 4. So your kilojoule number and your kcal number land within a few percent of each other. That is why 720 kJ reads as about 720 kcal, and why your head unit shows them almost equal. Garmin and Apple Health pull the same kJ figure straight from a paired meter.
Without a power meter
No meter means no direct work measurement, so this falls back to MET values, a standard table of energy cost by activity. The formula is MET times your weight in kilos times hours ridden. Easy spinning sits near 6 METs, a steady ride near 8, race-pace efforts near 10.
Treat this number as a range, not a fact. It ignores wind, terrain, drafting and your own efficiency, so it can miss a meter reading by 10 to 20%. Good enough to track week-to-week trends. Not good enough to count to the calorie.
Turning the number into fuel
Calories out is half the picture. If you are riding long, what you take in during the ride matters more than the burn total. A 720 kcal hour does not need 720 kcal of gels to match it, but a three-hour ride does need a real intake plan.
