What VDOT is
VDOT is Jack Daniels' single-number fitness score for runners. The V is for volume, the dot over the O is the per-minute rate from the VO2max notation, so VDOT reads as "V-dot-O2": the oxygen uptake your race result implies. It is not a lab VO2max. It is the VO2max you would need to run that time, after correcting for how long you held the effort, because nobody holds 100 percent of VO2max for an hour.
Two curves from Daniels and Gilbert do the work. One converts running speed into oxygen cost. The other says what fraction of your maximum you can sustain for a given race duration. Divide the first by the second and you have VDOT. A runner who covers 5 km in 20:00 needs about 47.5 ml/kg/min at that speed and can hold roughly 95 percent of max for 20 minutes, so VDOT is about 49.8.
Because economy is baked into the result, two runners with the same lab VO2max but different running economy get different VDOTs, and different paces. That is the point. The score describes what you can run, not what a treadmill test says you could.
The five paces
Daniels prescribes each session as a fraction of your VDOT velocity. The calculator shows the middle of each band; the table further down shows the bands for every VDOT.
- Easy (E), 59 to 74 percent: warm-ups, recovery runs, most of the long run. Conversational. Most of your week lives here.
- Marathon (M), 75 to 84 percent: race-specific endurance. Long-run inserts and steady runs in a marathon block.
- Threshold (T), 83 to 88 percent: comfortably hard, roughly one-hour race pace. Steady tempos of 20 minutes, or cruise intervals of 5 to 15 minutes with short rests. This is the pace that lifts your lactate threshold.
- Interval (I), 95 to 100 percent: close to 3 km to 5 km race pace. Repeats of 3 to 5 minutes with jog recoveries of similar length. It takes about two minutes to reach VO2max in a rep, so shorter reps waste the session.
- Repetition (R), 105 to 110 percent: mile pace. Short reps of 200 to 400 m with full recovery, for speed and economy rather than fitness.
The classic error is running easy days at the top of the E band or above it. That leaves you too tired to hit T and I paces, which are the sessions that move the score.
Equivalent race times
The same VDOT predicts a time at every distance. A 20:00 5 km runner has the fitness for about 41:30 over 10 km, 1:32 for the half and 3:11 for the marathon. Those are ceilings, not promises: the marathon prediction assumes marathon-specific training, fueling and pacing, and most 5 km-trained runners fall short of it until the long runs are in place. Use the equivalents to spot a weak distance, then train for it.
For marathoners, a recent half marathon usually gives a more honest VDOT than the marathon itself, because a marathon time carries heat, fueling errors and pacing mistakes that have nothing to do with fitness.
Which race to use
Any all-out effort from 1500 m to the marathon works. The formula is most reliable for races of 8 to 30 minutes, so a 5 km or 10 km from the last four to six weeks is the cleanest input. A race older than eight weeks describes a runner who no longer exists; run a 5 km time trial on a measured, flat course and use that.
Trail races, hilly courses and hot days all produce a VDOT below your real fitness. For those, use the score as an effort guide and let the pace float with the terrain.
When to move your VDOT
VDOT is not static. Daniels' rule is to raise it by one point only after several sessions confirm the new paces are being held comfortably, not after one good workout. Recalculate every four to six weeks in a training block, or whenever you race.
Drop it by one or two points after illness, a training gap or a run of failed sessions. A lower VDOT is the honest number that lets you train productively again; forcing paces from a score you no longer own is the fastest route to injury.
Coached runners typically add one to three VDOT points per training cycle, more early on, less as the score climbs. The gap from VDOT 45 to 50 is about two minutes over 5 km: 21:49 against 19:56.
VDOT against heart rate and RPE
Three ways to anchor intensity, and most good training uses all three. VDOT pace is precise and immediate, and it drifts with nothing. Heart rate responds to heat, fatigue and altitude, and it lags the effort by a minute or two, which makes it poor for short intervals and good for long easy days. Rate of perceived exertion is free and sees everything, including sleep and life stress.
The practical split: VDOT pace as the target on track and road sessions, heart rate as a sanity check on long runs and recovery days, and perceived effort with the right to override both when the day is hot or the legs are gone. Your Garmin or Apple Health data in the app carries all three, so the coach can see when pace and heart rate disagree.
The five most common mistakes
- Using a stale race. Fitness from six months ago prescribes paces you cannot hold.
- Letting a marathon set the score. Use a half or a 10 km.
- Running easy days at the fast end of E, or above it.
- Chasing paces from a VDOT you have not earned yet. Train at the current score; the next one arrives on its own.
- Reading the marathon equivalent as a race plan without marathon-specific training behind it.

About 49.8. A 25:00 5 km is roughly 38.3, a 30:00 5 km about 30.8, and a 17:00 5 km about 60.2. The full table below lists every value from 30 to 85.
What is a good VDOT?
A typical recreational runner sits between 35 and 45. VDOT 50 is a 19:57 5 km or a 3:10 marathon. Sub-elite men are in the 70s, elite marathoners above 80. The score is comparable across distances: a VDOT 50 earned in a 10 km means the same fitness as a VDOT 50 from a half.
How accurate is a VDOT calculator?
For an all-out race on a measured, flat course it matches Daniels' published tables to within a fraction of a point. The training paces are as accurate as the input. Trail, heat, altitude and a soft effort all pull the score below your real fitness.
