Your HRV Baseline Is the Only Number That Matters

You read your HRV this morning and it was low. You immediately wonder if something is wrong. It is not. A single night of poor sleep, a glass of wine at dinner, or the way your wearable happened to capture your heart rate during a specific sleep stage can swing your HRV by 10-20% or more without your fitness or recovery capacity changing at all. What matters is your baseline: the rolling average that reveals whether your recovery pattern is shifting.
Your baseline is personal, not universal
The wearable industry profits from universal HRV numbers. "Normal" ranges, age-based benchmarks, fitness tiers. They make good marketing. They are also misleading. HRV is so influenced by genetics, age, resting heart rate, measurement conditions, and sensor accuracy that comparing your absolute number to anyone else's is meaningless. rMSSD, the variant of HRV most useful for recovery monitoring, is highly individual: a masters athlete with decades of aerobic training might run a modest number and still be in exceptional shape, while someone new to training might run a much higher number and be nowhere near as fit. The absolute number is nearly useless information.
What matters is your number against your number. Your personal baseline, measured across time, is a far more reliable signal than any wearable's default range. When your 7-day average sits at or slightly above where it normally runs, your recovery is tracking as expected. When it drops and stays down, that means something has shifted in your life or training.
The working rule: when your 7-day average sits within a few percent of your 28-day baseline, that is noise. A drift of 5-10% or more below baseline, held across multiple days, is signal. What to do with that signal is covered in HRV-guided training.
What shifts a baseline while you're building it
Your personal baseline is stable only if the major inputs stay stable while you collect it. In brief, training load, sleep quality, alcohol, illness, caloric deficit, psychological stress, and altitude can all move your rMSSD, sometimes substantially, during the weeks you are trying to establish your normal. The short version for baseline-building: if you know a stretch of your 28 days included a big travel week, a bout of illness, or a period of unusually heavy drinking, that stretch is going to skew your number, and it is worth either extending your collection window or mentally discounting that period once your baseline is set.

What the baseline does not tell you
Your baseline is excellent at detecting when something has shifted in your recovery pattern. It is not a fitness measure. It is not a performance predictor. Absolute HRV is a poor predictor of speed, strength, or power when comparing one person to another. A 200-pound masters athlete might have lower absolute rMSSD than an elite 140-pound runner and still outperform them in a race.

Building your baseline
You need at least 28 days of consistent measurement to have a meaningful baseline. Consistency matters more than perfection here: same bed, a similar bedtime, a similar sleep duration, and your device worn every night. A missed night here and there will not ruin the calculation, but a pattern of gaps will, because the app is averaging whatever nights it has, and a baseline built from six recordings a week looks different from one built from three.
Do not start your 28-day window during an unusual stretch. If you have travel booked, a big competition, or you already know you are sick, wait a week and start clean. A baseline collected during a disrupted period bakes that disruption in as your "normal," which then makes every future comparison wrong in the same direction.
Watch for the early noise. In the first week or two, your 7-day average will swing more than it will once you have a full month behind it, simply because the denominator is small. Do not draw conclusions from day 10. Wait for day 28.
Once you have a real baseline, it does not change much week to week. It drifts slowly, with seasons, with sustained changes in training volume, and upward as your aerobic base improves over months. That stability is the point: your baseline becomes the reference you check every future reading against, not a number you have to rebuild every few weeks.
