VO2 max in ml/kg/min. Sources: Cooper 1968; Kline et al. 1987 (Rockport, sex coded male 1, female 0); McArdle et al. 1972 (Queens College); Uth, Sorensen, Overgaard and Pedersen 2004 (heart rate ratio). The Harvard test returns a recovery index rather than a VO2 max, so that is what this page prints for it.
The Rockport walk test estimates VO2 max from a one-mile walk: walk it as fast as you can, take your heart rate the second you finish, and enter the time, that heart rate, your age, sex and body weight above. The calculator runs the Kline 1987 equation and returns ml/kg/min with a band for your age and sex. No running, no track sprinting, one mile.
Rockport walk test: the equation
VO2 max = 132.853 minus (0.0769 x weight in pounds) minus (0.3877 x age) plus (6.315 x sex) minus (3.2649 x walk time in minutes) minus (0.1565 x finishing heart rate), with sex coded 1 for men and 0 for women. Enter your weight in kilograms or pounds; the calculator converts to pounds before it runs the numbers. Every extra minute on the walk costs 3.3 points. Every extra 10 beats at the finish costs 1.6. Heavier and older both pull the estimate down, which is why the same walk time means different things for different people.
| Walker | Mile time | Heart rate at the finish | Estimated VO2 max |
|---|---|---|---|
| Man, 30, 170 lb (77 kg) | 12:30 | 150 | 50.2 |
| Woman, 30, 140 lb (64 kg) | 13:30 | 155 | 42.1 |
| Man, 45, 180 lb (82 kg) | 14:00 | 135 | 41.0 |
| Woman, 45, 150 lb (68 kg) | 15:00 | 140 | 33.0 |
| Man, 60, 190 lb (86 kg) | 16:00 | 125 | 29.5 |
| Woman, 60, 160 lb (73 kg) | 17:00 | 130 | 21.4 |

Worked examples in ml/kg/min. The norms table below the calculator turns any of them into a band.
What you need
A measured mile. Four laps of a 400 m track plus 9 metres is the cleanest option; a flat, measured path with a GPS watch is fine as long as nothing stops you mid-walk. A heart rate monitor, chest strap preferred, since the finishing heart rate is a third of the result. A stopwatch. Flat shoes you can walk hard in.
How to run it
| Step | What to do |
|---|---|
| Warm up | 5 minutes of easy walking, building to brisk in the last minute. |
| Start | Start the watch and go straight to your fastest walking pace. Do not build into it. |
| Walk | As fast as you can while one foot is always on the ground. Arms driving. If you break into a jog, the test is void. |
| Pace | Even from the first hundred metres to the last. The mile should hurt in the shins and the breathing by lap three. |
| Finish | Stop the watch at the line and read your heart rate immediately. Chest strap: the peak in the last 10 seconds. No strap: count your pulse for 15 seconds starting straight away and multiply by 4. |
| Enter | Time as mm:ss, heart rate, age, sex, weight. |

The walk should feel like work. The equation was fitted to people walking hard enough that heart rate climbed with effort, so a comfortable stroll that finishes at 105 bpm produces a flattering number and a fit person who barely raised a pulse should not believe it. If you finish the mile under about 11 minutes and your heart rate never got past 120, you are outside the range the test was made for and the Cooper test is your test.
What invalidates the result
Jogging, even for ten steps. Stopping at a crossing. Hills. Heat, since heart rate at the finish rises for reasons that have nothing to do with fitness. A heart rate taken 30 seconds late, after it has already started dropping, which reads as fitness you did not earn. Coffee within the hour, for the same reason in the other direction. Walking poles or a treadmill, both of which change the effort the equation expects.
Reading the number honestly
Kline and colleagues built the equation on 343 adults aged 30 to 69, and that is the range where it is most trustworthy. Inside it, the estimate lands within a few points of a lab test on average; any one person on any one day can sit further out, and the finishing heart rate is the input that moves most from day to day. Sleep, stress and heat all touch it. Repeat the test every 8 to 12 weeks on the same course at the same time of day and the trend will tell you more than any single reading. It is a snapshot. Treat it like one.
For the same estimate from a three-minute step test that needs no track at all, use the Queens College step test. The Harvard step test scores heart rate recovery rather than oxygen. Once you have a VO2 number and a max from the max heart rate calculator, the heart rate zone calculator turns them into training bands.
Walking is the gentlest test in this cluster, which is the reason to start here. Still, if you get chest pain or dizziness on exertion, or you have a heart condition you are managing, talk to your doctor before you push a mile, and stop the moment anything feels wrong.
How Movement Rebels fits
Walk the mile with a Garmin or an Apple Watch and the coach sees it the way it sees any activity: it reads heart rate, HRV and resting heart rate from synced Garmin Connect and Apple Health data, sees your last 14 activities with duration, distance and average heart rate, and reads your morning readiness check-in. It does not run the Rockport equation for you and it re-estimates nothing you did not sync. Put the VO2 number in "Notes for your coach" and it is in the brief the coach plans from. For what to do with the number after 50, read the HIIT guide linked below.

How to run each test
| Test | Protocol |
|---|---|
| Cooper 12-minute run | Flat track. Cover as much ground as you can in exactly 12 minutes at an even, hard effort. Record the metres. |
| Rockport 1-mile walk | Walk one mile as fast as you can without running. Record the time and take your heart rate the second you stop. |
| Queens College step | 16.25 inch (41.3 cm) step, 3 minutes. Men step 24 times a minute, women 22. Stand still, count your pulse for 15 seconds starting 5 seconds after you stop, multiply by 4. |
| Harvard step test | 20 inch (50.8 cm) step for men, 16 inch (40 cm) for women, 30 steps a minute for 5 minutes or until you cannot hold the rhythm. Sit down and count the beats for 30 seconds at 1 minute, 2 minutes and 3 minutes after you stop. |
| Heart rate ratio | Resting heart rate on waking, lying still. Max heart rate from a genuinely maximal session, not a formula. |
Questions
What is the Rockport walk test?
A one-mile walk at your fastest pace with your heart rate taken at the finish. Kline's 1987 equation turns walk time, finishing heart rate, age, sex and body weight into an estimated VO2 max in ml/kg/min.
How is the Rockport walk test calculated?
VO2 max = 132.853 - (0.0769 x weight in lb) - (0.3877 x age) + (6.315 x sex) - (3.2649 x minutes) - (0.1565 x heart rate), sex coded 1 for men and 0 for women. The calculator converts kilograms to pounds for you.
What is a good Rockport walk test time?
Under 13 minutes is quick for most adults and under 15 is solid for anyone over 50, but time alone is half the result; the finishing heart rate matters as much. Enter both and read the band for your age and sex.
Can I jog during the Rockport test?
No. The equation was fitted to walkers. One foot stays on the ground at all times, and if you break into a jog the number is meaningless.
Is the Rockport walk test accurate for fit people?
Less so. It was made for adults 30 to 69 who could not comfortably run a maximal test. A fit person who finishes in 11 minutes with a low heart rate gets an inflated estimate and should run the Cooper test instead.
