Cycling Power Zones Explained: How the 7-Zone Model Maps to Your Training

Power zones are your roadmap on a bike. Each zone targets a specific physiological system: from the aerobic base that keeps you cruising to the all-out efforts that make a finish line matter. The Coggan 7-zone model lets you train each system intentionally instead of riding by feel alone. Get the zones right, and your training compounds. Get them wrong, and you spend all season in the middle, neither building fitness nor recovering well.
The Coggan 7-zone model and what each zone trains
The 7-zone power model divides cycling intensity by the percentage of your functional threshold power (FTP). FTP is the sustained power you can produce for about 60 minutes, measured in watts. Each zone targets one or more physiological adaptation:
- Zone 1 (Active Recovery): <55% FTP. Aerobic power so low the primary goal is recovery between hard efforts. Conversation easy. Heart rate and breathing stay controlled. Used after hard workouts to keep blood flowing and add easy volume without creating additional fatigue. Typically 20-40 minutes on easy days between efforts.
- Zone 2 (Endurance): 56-75% FTP. The base of cycling fitness. This is where long rides live. Aerobic adaptations happen here: improved mitochondrial density, more capillaries, better fat oxidation. Sessions last 2-4+ hours. The goal is total time at this intensity to build aerobic capacity. Zone 2 is where most amateurs underspend and most coaching programs underprescribe, treating it as "warm-up" instead of a pillar of training.
- Zone 3 (Tempo): 76-90% FTP. The zone that lies between aerobic and anaerobic. Hard enough that conversation breaks into short phrases, sustainable for 30-90 minutes. Builds your aerobic threshold and muscular endurance. The top of this zone, roughly 88-94% FTP, is what many coaches call "sweet spot," not the whole tempo band, and it delivers many of the adaptations of zone 4 (threshold) without the full neuromuscular cost. Zone 3 is where the biggest mistake happens: riders slip into it on easy days or mistake it for recovery.
- Zone 4 (Threshold/FTP): 91-105% FTP. The power right around your 60-minute sustained effort. Work intervals of 10-30 minutes at this intensity build your lactate threshold, the point where lactate accumulates faster than you can clear it. Riding at threshold teaches your muscles to clear lactate more efficiently and your body to tolerate the discomfort. Hard to recover from, so most coaches cap it at 1-2 sessions per week and around 60 minutes total per week in this zone.
- Zone 5 (VO2max): 106-120% FTP. High-intensity efforts that drive up your maximum oxygen uptake. Intervals of 3-8 minutes at this power. Your heart and lungs become the limiting factor, not your muscles or lactate. VO2max work is highly adaptable but also highly fatiguing. Do 2-3 short repeats per session, no more than 2 sessions per week in this zone.
- Zone 6 (Anaerobic Capacity): 121-150% FTP. Short, explosive efforts that build the power you produce when oxygen availability becomes irrelevant. Intervals of 30 seconds to 2 minutes, usually 4-6 repeats per session. These feel hard mentally but the short duration means lower total fatigue than VO2 work. Only for cyclists with a solid fitness base and good bike handling at high power.
- Zone 7 (Neuromuscular Power): >150% FTP. All-out sprints and efforts lasting 5-30 seconds. These train pure power: how much force you generate and how fast you apply it. Critical for racers, less critical for endurance cyclists unless you want to be able to attack or hold a wheel. Short work intervals (5-10 seconds) allow for high frequency without excessive fatigue.
FTP: What it is, why it matters, and how to test it
FTP is the denominator for all zone calculations. If your FTP is wrong, every zone is wrong. FTP is the power you can sustain for roughly 60 minutes at a hard but not quite all-out effort. It is not your max power, not your 20-minute power, and not "fitness level" as a number.
Most cyclists estimate FTP from a 20-minute max power test (multiply the average 20-minute wattage by 0.95), but this is imprecise. The best way to know your true FTP is a ramp test or a 60-minute steady-state test (full FTP testing protocols with pacing guidance here). Test FTP every 4-6 weeks when you are building fitness fast, or every 6-8 weeks if you are stable. A stale FTP is the single biggest source of zone creep: your fitness has grown, but your zones haven't, so what felt like zone 2 last month is now zone 1, and you never build fitness anymore.
The three biggest zone mistakes
The tempo trap: spending most rides in zone 3
Riders naturally gravitate toward zone 3 because it feels productive (harder than a cruise, easier than true suffering) and is easy to sustain for an hour. Over a season, it becomes their default. The result: they build no aerobic base (not enough volume at zone 2) and no high-end power (not enough intensity at zones 5-7). They plateau mid-season and never break through.
One common fix is a polarized distribution: most training in zone 1-2 (easy, long, aerobic) or up at threshold and above, with the middle zones used deliberately rather than by default. A rough weekly split many coaches use for a competitive cyclist: 80% zone 1-2 volume, 10% zone 3-4, 10% zones 5-7.
Easy days that are not easy
An easy day at zone 2 ceiling (75% FTP) still accumulates fatigue. If your easy day rides drift into zone 3, they are no longer recovery rides. They are hard rides that did not get the planning of a structured interval workout, which means no warm-up, no structured work intervals, and usually no proper cool-down. You get the fatigue of a hard session with none of the adaptation.
The target for easy days is 50-65% FTP. It should feel genuinely easy. If you finish the ride tired, you rode too hard.
Climbing as a zone misunderstanding
Climbing breaks the zone model because you produce high power at low speed. A competitive amateur holding 400 watts up a 15% pitch is not getting the same adaptation as 400 watts on a flat road. Steep climbing forces high muscular tension at lower cadence and is closer to anaerobic work than the zone suggests. On a long, shallow climb (3-5%), power zones work. On short, steep climbs, treat them as threshold or VO2 work regardless of what your power meter says.
Zone drift: FTP changes, your zones should too
As you train, your FTP changes. It climbs during build phases when you do structured intensity, plateaus during maintenance blocks, and can drop during recovery weeks or off-season. If you trained at zone 2 last month based on an FTP of 300 watts, and your FTP is now 320 watts (from good training), your zone 2 ceiling is now 240 watts instead of 225 watts. The same perceived effort is now a lower zone, and you are not getting the training stress you planned.
Update your FTP every time you notice your zones feel off. You will know: zone 3 efforts start feeling easy, or your supposed zone 2 rides feel hard. Test, update, and recalibrate.

How to structure a week using power zones
A typical week for a competitive amateur might look like:
- Monday: Rest or 30 minutes zone 1 (active recovery).
- Tuesday: 90 minutes zone 2 (base building).
- Wednesday: 60 minutes with 3 x 6 minutes at zone 5 (VO2 max work) and 5 minutes easy recovery between intervals.
- Thursday: 45 minutes zone 2 (steady aerobic work).
- Friday: Rest.
- Saturday: 2-3 hours zone 2 (long ride).
- Sunday: 45 minutes with 2 x 8 minutes at zone 4 (threshold).
The key: two hard days (Wednesday and Sunday), two solid zone 2 days (Tuesday and Thursday), one extended zone 2 day (Saturday), and two easy/rest days. This structure builds both aerobic base (via zone 2 volume) and high-end power (via zone 4-5 intervals).
For time-crunched cyclists, reduce the zone 2 volume but keep the intensity work. Three 45-minute rides a week (one zone 2, two with intervals at zones 4-5) still drive improvement, though the aerobic ceiling will not climb as high as someone doing 8-10 hours a week.
Power-to-weight ratio and what it tells you
Watts per kilogram (W/kg) is the standard for comparing cyclists fairly. A 90-kilogram rider on flat ground produces more total power than a 60-kilogram rider, but if the 60-kilogram rider produces 5.5 W/kg and the 90-kilogram rider produces 4.0 W/kg, the lighter rider climbs faster. Divide your FTP in watts by your body weight in kilograms to get your FTP in W/kg, then use that for comparing yourself to other cyclists or assessing where you stand against fitness benchmarks.
Recreational cyclists tend to hover at 2-3 W/kg FTP. Competitive amateurs typically reach 4-5 W/kg with steady training. Elite and professional cyclists sit around 5.5-6 W/kg, with WorldTour riders above 6. These numbers are useful for self-assessment, but fitness is not a number. Two cyclists with identical FTP can have distinct strengths: one might excel at short power (zone 7), the other at sustained efforts (zones 3-4). Train to your goal, not to a W/kg number.
