What does the tempo notation @4011 mean?
Tempo is written @ECIC: Eccentric-Isometric-Concentric-Isometric. @4011 means 4 seconds lowering, 0 pause at the bottom, 1 second lifting, 1 second pause at the top. Controlled tempos build motor control and structural integrity. For beginners they are not optional.
How heavy should I train for strength?
Heavy enough that the last 2 reps of each set are hard, but never so heavy that technique breaks down. For absolute strength work you're typically in the 80-95% of 1RM range with low reps (1-5). The tempo controls the stimulus. A slow @4011 at 70% is harder than a sloppy fast rep at 85%.
What's the difference between Absolute Strength and Strength Speed?
Absolute Strength is maximum force production: slow, heavy contractions. Strength Speed is heavy loads moved with the intent to accelerate. What's a superset and when should I use one?
A superset pairs two exercises back-to-back (A1/A2 in the session notation) with minimal rest between them, then rest before repeating. Use supersets to increase training density and save time. Typically pair antagonist movements (push/pull) or a primary lift with a corrective. Never superset two high-CNS-demand movements.
How do I read the session notation A1/A2/B1/B2?
Letters indicate movement order within a session. A1 and A2 are a superset pair: do A1, immediately do A2, then rest. B1/B2 is the second superset. Numbers indicate sequence within the pair. The rest period is written after the pair, not between A1 and A2.
How many sets and reps should I do for strength?
It depends on your position on the strength continuum. Absolute strength: 3-6 sets of 1-5 reps at high load, long rest. Hypertrophy/structural balance: 3-5 sets of 6-12 reps. Motor control for beginners: 3-4 sets of 8-12 at controlled tempo. The program dictates the scheme. Don't guess, follow the prescription.
How often should I do strength training?
For most people, 3-4 strength sessions per week is the sweet spot. Most recovery guidelines call for at least 48 hours between hard sessions targeting the same patterns. Full-body sessions allow higher frequency; split routines require more recovery between hitting the same muscle groups.
What is structural balance and why does it matter?
Structural balance means your pushing, pulling, squatting, and hinging strength are proportional to each other. Imbalances create compensation patterns and injury risk. When should I add Olympic lifts to my training?

How do I know if my movement quality is good enough to progress?

A score of 6/6 cleared patterns means your movement quality supports progressive loading. Failed patterns indicate where corrective work is needed before adding load.
What's the O3 Rule?
Ordering, Organizing, Orchestrating. Ordering: put highest neural demand movements first in a session. Organizing: match the athlete's position on the strength continuum to the training stimulus. Orchestrating: use proper session notation (A1/A2, tempo, rest) to control the training dose precisely.
In what order should I do strength, endurance, and interval work in a single session?
Always strength first, endurance second, high-intensity intervals last. The CNS delivers its highest-quality work when fresh. Hard intervals (anaerobic lactic) go last because the fatigue and lactate they produce compromise both strength and aerobic quality. Only low-intensity recovery work (an easy Zone 1 walk) belongs after intervals.
Can I do strength work after a hard interval session?
No. Never train strength after hard intervals. The metabolic stress of lactic work compromises the nervous system and strength quality drops. You'll be training compensation patterns, not strength. Give it at least 48 hours after a hard interval session before your next strength session.
What is the strength continuum?
Absolute Strength → Strength Speed → Speed Strength → Absolute Speed. This is the progression of force development from slow/heavy to fast/light. You must earn each stage by mastering the previous one. Skipping stages is the fastest route to injury and performance plateaus.
What's the best exercise for building overall strength?
There's no single best exercise. The squat, deadlift, press, and pull are the pillars of The Rebel Way: multi-joint, high-demand movements that train the body as a system. Master these with controlled tempos before adding variety or specialization.
How do I fix a strength imbalance between left and right sides?
Use unilateral movements (single-leg squats, single-arm rows, split squats) as primary exercises until the weaker side catches up. Always start with the weak side and match reps on the strong side. Don't add load faster than the weaker side can handle, or the imbalance will only grow.
Can I build strength without a gym?
Yes. Bodyweight training at controlled tempos builds strength effectively, especially for beginners and intermediate athletes. A @4011 tempo on a push-up or Bulgarian split squat is a genuine strength stimulus. When bodyweight movements become too easy, add load via weighted vests or rings.
What's the role of isometrics in strength training?

What is high-intensity interval training in The Rebel Way?

Why can't beginners do high-intensity interval training?

What's the difference between alactic and lactic training?
Alactic (creatine phosphate system): up to roughly 20 seconds of maximal effort, long rest ratios (7-15x work), minimal lactate accumulation. How long should my intervals be for anaerobic work?

How much rest do I need between anaerobic intervals?

What does repeatability mean in interval training?
Repeatability means each interval should match the previous one in output: same watts, distance, or pace. If your 5th interval is clearly worse than your 1st, your rest period is too short or the intensity is too high. Repeatability is the primary quality indicator in both interval and endurance work.
What equipment should I use for alactic intervals?
Alactic phases (under 20 seconds) require cyclical-only modalities: Assault Bike, rowing machine, ski erg, or similar. Mixed modal is not appropriate for intervals under 20 seconds. The coordination demand interferes with maximal power output. Pure cyclical for alactic.
Why do I feel sick after high-intensity intervals?

How often should I do high-intensity interval sessions?

Yes, but strength always comes first. Never do hard intervals before strength. And only low-intensity recovery work (easy Zone 1) is appropriate after intervals in the same session. Running a full interval session after a heavy strength session is not recommended. Quality of both suffers.
What's the difference between Lactic Power and Lactic Endurance?
Lactic Power focuses on maximal power output within the lactic system (20-60 sec intervals). Lactic Endurance extends the ability to sustain lactic output over longer durations (1-4 min). Power comes before endurance on the continuum. You build the engine before extending the range.
What should I do the day after a hard interval session?

What's an anaerobic training cycle?

Can I mix different exercises in a single high-intensity interval?

What is endurance training in The Rebel Way?
Endurance trains the aerobic system, the foundation of performance and longevity. It's prescribed in traditional heart-rate zones (Z1-Z5): long easy Zone 2 volume builds the base, and threshold (Z4) and VO2max (Z5) intervals add the ceiling. Every athlete starts with easy Z1-Z2 volume and earns intensity from there.
What is Zone 2 training?
Zone 2 is easy, conversational aerobic work, roughly 60-70% of max heart rate. It's the foundation of aerobic development and a primary recovery tool. It can be done multiple times per week and is appropriate for all fitness levels. Walking counts.
What pace should I use for Zone 2?
A pace where you could hold a full conversation without gasping. For most people this is a brisk walk, easy jog, or easy cycling. The goal is aerobic stimulus, not suffering. If you can't speak full sentences, you're above Zone 2. Slow down. Slowing down is the training.
How do I progress my endurance training?

What does repeatability mean in endurance intervals?
Even splits: your first interval and your last should match in pace or watts. In long Zone 2 work it means even pacing within the session, the last 10 minutes at the same pace as the first. If you fade, you went out too hard. Repeatability is the key indicator that the dose is right.
Can I use running for endurance work?
Yes. Running works across all zones. For high-intensity Z4-Z5 intervals, cyclical equipment (bike, rower, ski erg) is often safer due to joint demand at high paces, especially for heavier athletes or those still building volume. Match the modality to your body and training age.

What is periodization?

What is the Accumulation phase?

What is the Intensification phase?

What is the Pre-Competition phase?

What does a Deload phase look like?

How many days per week should I train?
3-5 days per week works for most people. The exact number depends on training age, recovery capacity, and lifestyle stress. More is not always better. Consistent quality sessions beat high-frequency junk volume every time. Start with 3, earn the right to add more.
How long should a training phase last?

How do I balance strength and conditioning in the same week?

How do I periodize for a 12-week program?

How long does it take to see results from training?

What's the best warm-up before training?

Can I train with muscle soreness?

What's the role of rest days?

How do I train around a busy schedule?
Prioritize your 3 most important sessions and protect them. A 30-minute well-structured strength session beats a 90-minute unfocused one. Your Zone 2 work can be a commute walk. How do I train if I've been injured?
First, get clarity on what you're dealing with. Not all pain is injury, and not all injuries require rest. Train around it: maintain upper body if the injury is lower body, maintain aerobic base with low-impact Zone 1-2 work. An injury is a constraint to program around, not a reason to stop.

Sleep is the primary recovery tool, more important than any supplement or protocol. During sleep, growth hormone is released, tissue repair runs, and the nervous system consolidates motor patterns. Consistently sleeping under 7 hours works against your results regardless of how well you train.
When should I test my 1 rep max?
At the end of an intensification phase when you've built to it systematically, not randomly. Testing a 1RM requires a specific warm-up protocol, adequate rest, and a day when readiness is high (7+). Testing when fatigued or at the start of a training block gives inaccurate data and increases injury risk.
What's the difference between a warm-up set and a working set?
Warm-up sets gradually build to your working weight. They prepare joints, muscles, and the CNS without causing meaningful fatigue. Working sets are where the training stimulus happens. Warm-up sets should be fast, light, and purposeful, not extra fatigue before the real work starts.
How do I progress in weight over time?
Progressive overload: increase load, reps, or reduce tempo time when you can consistently perform the top of your prescribed rep range with good technique. Don't add load every session. Add it when you've earned it across multiple sessions. Small, consistent increases compound over months into significant strength gains.
What should I do when I plateau?
First, check the basics: sleep, nutrition, and recovery. Most plateaus are lifestyle problems, not training problems. If those are solid, look at the program. Have you been doing the same thing for too long? Change the stimulus: different tempo, rep range, or movement variation. Sometimes a planned deload breaks a plateau.
How do I build explosive power?
Explosive power (Speed Strength) requires the prerequisite strength base first. Then: Olympic lifts, plyometrics, and medicine ball work at moderate loads moved with maximum velocity. Alactic interval training on the bike or rower also develops power output. Don't skip the strength foundation. Power without strength is fast sloppiness.
What's the best training split for intermediate athletes?
Upper/lower or push/pull/legs are both effective for intermediates who've outgrown full-body programming. The choice depends on frequency goals and recovery capacity. Whatever split you use, maintain the O3 ordering principle within each session and keep hard interval days fixed with recovery around them.
How do I know if a workout was effective?
Not by how destroyed you feel. Soreness and suffering are poor quality indicators. An effective session hits the prescribed stimulus (right loads, tempos, rest periods) with maintained technique throughout. Repeatability of output is the clearest signal. If you could have done one more quality set, you trained well.
What is the CNS and why does it matter for training?
The Central Nervous System (CNS) is the command center for all movement. It recruits motor units, coordinates patterns, and drives force production. Can I do two training sessions in one day?

What does a good training program look like?

How do I track readiness and why does it matter?
Readiness is your daily physiological state. It reflects sleep quality, stress, recovery, and systemic load. Track it daily using the Readiness Check in the app (HRV, sleep, soreness, mood, energy). High readiness (7-10): push hard. Low readiness (1-4): easy Zone 1 or rest. Medium (5-6): moderate work. Your data, not your ego, should drive the decision.
What's the Accumulation to Intensification transition?
When you've established the aerobic base, built the strength prerequisites, and demonstrated movement quality across the Accumulation phase, typically 8-12 weeks. The transition is earned, not scheduled. Moving to Intensification too early is one of the most common programming errors.
How do I train if I can only commit to 3 days per week?
Three full-body strength sessions with easy Zone 2 walks on off days. Weeks 1-8: Accumulation with controlled tempos, no high-intensity work. Once prerequisites are met, swap one session per week for an interval session. Three well-structured days is enough for consistent progress. Don't try to cram 5 days of stimulus into 3.
What is training specificity?

How do I add variety without losing progress?

What's the role of grip training?

The core is trained through all multi-joint strength movements when performed correctly with bracing. Supplemental core work (planks, pallof presses, anti-rotation, carries) addresses specific weaknesses. Don't prioritize core isolation over compound movements. The compound work builds the core, the isolation fills the gaps.
What's the role of mobility work in a training program?

5 minutes of light cyclical work to raise core temperature. Total: 10-15 minutes. Purposeful, not exhausting.
What's the best way to cool down after training?
5-10 minutes of low-intensity Zone 1 work (easy bike, walk) to start clearing lactate and bringing the heart rate down. Then light mobility or stretching for the patterns you trained. The cool-down doesn't need to be elaborate. Getting the heart rate down and starting recovery is the goal.
How do I train for both strength and endurance?
This is concurrent training. Build both through proper sequencing: strength sessions for force, Zone 2 endurance sessions for the aerobic base. Strength comes before endurance in any combined session, hard intervals sit on fixed days, and you don't try to maximize both in the same phase. Polarized training: go hard on hard days, easy on easy days.
What's the difference between a program and random training?
A program has a defined goal, progression logic, phase structure, and planned deloads. Random training responds to how you feel each day without systematic progression. Programs compound. Each session builds on the last. Random training produces random results. Consistency within a structured plan beats motivation-based variability.
How do I build training discipline when motivation is low?
Motivation is unreliable. Discipline is the system. Reduce decisions: same time, same days, same gym. Lower the bar when needed: commit to showing up for 15 minutes. Starting is the hardest part. Have a minimum effective session (lighter, shorter) that you do regardless of how you feel. The habit matters more than any single workout.
What is Sustain 10-1?
Sustain 10-1 is the legacy aerobic continuum The Rebel Way used before we standardised on traditional heart-rate zones. It runs from Sustain 10 (60 min easy walking, equivalent to Zone 1) down to Sustain 1 (30 sec all-out, the edge of VO2max). We now prescribe in Z1-Z5: Sustain 10 maps to Z1, Sustain 9-7 to Z2, Sustain 6 to the Z3/Z4 sweet spot, Sustain 5-4 to Z4 threshold, Sustain 3-1 to Z5 VO2max. If you are on an older plan that uses Sustain numbers, the work is still valid. Translate to the zone equivalent.
What is MAP, Maximum Aerobic Power?
MAP is the highest power output you can hold while training stays primarily aerobic: the ceiling of your aerobic engine. In the current 5-zone framework this is Zone 5 / VO2max work, hard 3-8 minute efforts like 4x4 min or 5x3 min. On a bike it is roughly the wattage you can sustain for 4-8 minutes before lactate starts overwhelming aerobic clearance. We no longer program by 'MAP intervals'. We use 'VO2max intervals' or 'Z5 intervals', but the physiology is the same.
What's the difference between Build, Burn, and Sustain?
Build / Burn / Sustain were the three legacy energy-system pillars. Build = strength (creatine phosphate / alactic system), what we now call Strength. Burn = anaerobic interval work (lactic system), what we now call high-intensity intervals or Z5. Sustain = aerobic capacity, what we now call Endurance (Z1-Z4). The training itself has not changed; the vocabulary has. New plans use Strength / Endurance / Intervals with explicit heart-rate zones instead of Build / Burn / Sustain labels.
